How to Regulate Your Nervous System After Trauma
Talking about trauma won't heal it if the body still lives in it. Nervous system regulation is the missing bridge between insight and change.
The three states, in plain language
Polyvagal theory describes three main states:
- Ventral vagal (safe & social): calm, curious, connected, playful.
- Sympathetic (mobilised): fight, flight, anxiety, restlessness, anger.
- Dorsal vagal (shutdown): collapse, numbness, depression, dissociation, exhaustion.
Trauma survivors often ping-pong between mobilised and shutdown, rarely landing in ventral. Regulation is not about staying calm forever — it's about widening the road home.
Signs your nervous system is dysregulated
- Wired-and-tired at the same time.
- Racing heart in safe rooms.
- Craving stimulation, then crashing.
- Emotional flashbacks (see our guide).
- Sleep that doesn't restore.
- Feeling disconnected from your own body.
Bottom-up regulation (start here)
Top-down thinking rarely calms a hijacked nervous system. Start with the body.
Extended exhale breathing. Inhale 4, exhale 8. The longer exhale triggers the parasympathetic brake. Two minutes shifts state. Try the Core Breathing practice.
Cold water. Splash your face, or hold cold water on your wrists. Stimulates the vagus nerve via the mammalian dive reflex.
Humming, chanting, gargling. The vagus nerve runs through the vocal cords. Humming for 60 seconds measurably raises vagal tone.
Weighted pressure. Weighted blankets, a firm hug, self-pressure on the sternum. Deep pressure signals safety.
Slow, rhythmic movement. Walking, swaying, rocking. Speed matters — slow signals safety, fast signals threat.
Mid-level tools: orienting and titration
Orienting. Slowly turn your head and let your eyes land on five things. You are teaching your brain: no threat here.
Titration. Don't flood. Touch the edge of a hard feeling for 30 seconds, then return to a resource (breath, a safe place, a hand on your chest). Repeat. This builds capacity without retraumatising.
Pendulation. Move between activation and calm on purpose. Notice a tight chest. Then notice warm feet. Chest. Feet. This is how the nervous system learns it can move.
Top-down support (once the body has softened)
- Name what you feel: "This is fear, not fact."
- Update the timeline: "That was then. This is now."
- Compassionate self-talk: "Of course my system reacted. It kept me alive."
Co-regulation: the fastest path
Human nervous systems calm each other. A safe voice, a steady presence, even a video call with someone regulated can shift your state faster than any solo practice.

- A pet.
- Nature — trees, water, sky.

Daily rhythm matters more than heroic sessions
Small, frequent, boring is the formula. Two minutes of extended exhale, three times a day, beats one 30-minute session on Sunday. Regulation is a rhythm, not a rescue.
